How to use the interval builder
Intervals are the fastest way to raise your fitness and lower your splits. The key levers are the work duration, the rest, and the number of rounds - and the work-to-rest ratio they create. Beginners do well with a 1:1 ratio (such as 1 minute hard, 1 minute easy); short, very hard efforts use longer rest (around 1:2); and longer threshold intervals use shorter rest (2:1 or 3:1).
Set a target split you can hold across every round with good form - usually faster than your steady-state pace but short of an all-out sprint - so you have a number to chase. Not sure what split to aim for? Work it out with our pace calculator, or test where you stand with the 2k calculator.

Frequently asked questions
- What is a good work-to-rest ratio for rowing intervals?
- Beginners do well with 1:1 (e.g. 1 min hard, 1 min easy). Short, hard efforts use longer rest (around 1:2); longer threshold intervals use shorter rest (2:1 or 3:1). The builder lets you set work and rest directly, or pick a preset that's already balanced.
- How often should I do interval workouts?
- One to three interval sessions a week suits most people, with easier steady-state rows filling the rest of your training to support recovery. See our interval workouts guide for full sample sessions.
- What pace should I row intervals at?
- Aim for a target 500m split you can hold across all reps with good form - typically faster than your steady-state pace but not an all-out sprint. The builder lets you set a target split per interval so you have a number to chase.
